Detail

The muscle-up combines a pull and a push: you pull explosively high enough to bring the chest to the bar (or rings), rotate the shoulders over the top through the transition, then press out of the bottom of a dip to a straight-arm support. It is the single hardest fundamental dynamic skill because the transition zone is mechanically weak.

Prerequisites and progression:

  1. Strong strict pull-up — typically a chest-to-bar / high pull-up (often cited as needing ~8-10 strict pull-ups before attempting). → full-pull-up
  2. Strong dips — a confident dip lockout, ideally ring dips. → dip-progression / ring-dip
  3. Explosive high pull-ups — pulling the bar to the lower chest/sternum, building the height needed to clear the transition.
  4. Transition drills — straight-bar or ring muscle-up negatives (lower slowly from support through the transition), band-assisted muscle-ups, and "Russian dips" to own the weak zone.
  5. Full muscle-up — pull, transition, press, with minimal swing (strict) or a controlled kip on the bar.

Bar muscle-ups favor a false grip (bar) is less needed; ring muscle-ups typically use a false grip (wrist over the ring) to ease the transition. High shoulder/elbow demand — build the pull and dip strength first.
