Beta-alanine (4–6 g/day for 2–4+ weeks) raises muscle carnosine to buffer acid, modestly improving high-intensity efforts of about 1–4 minutes.
Beta-alanine is an amino acid that combines with histidine to form carnosine, an intramuscular pH buffer. During high-intensity exercise, hydrogen ions accumulate and contribute to fatigue; higher muscle carnosine buffers this, sustaining performance in the glycolytic intensity range (see lactic-acid-system).
Dose (ISSN): 4–6 g/day for at least 2–4 weeks significantly raises muscle carnosine — by up to ~64% at 4 weeks and ~80% at 10 weeks. Because it works by saturating carnosine stores, consistent daily intake over weeks matters, not pre-workout timing.
Benefits: most reliable for open-end-point / time-trial efforts lasting ~1–4 minutes (e.g., rowing sprints, 400–1500 m running, repeated high-intensity intervals); it also attenuates neuromuscular fatigue, especially in older adults. Benefits are modest and event-specific — it does little for single short sprints (<60 s) or pure endurance.
Safety: appears safe in healthy people at recommended doses. The only common side effect is paraesthesia (harmless skin tingling), which can be minimized with smaller divided doses (~1.6 g) or a sustained-release form. It stacks well with creatine. For most general fitness goals it is a minor add-on; it is most useful for athletes in the relevant high-intensity disciplines.
