Spreading protein into roughly even doses of 0.25 g/kg (about 20–40 g) every 3–4 hours stimulates muscle protein synthesis more effectively than skewing it to one meal.
Total daily protein is the dominant factor for building and maintaining muscle, but how it is spread out has a smaller, real effect. Muscle protein synthesis (MPS) rises after a protein-containing meal, peaks, and then returns to baseline within a few hours even if amino acids remain available — the so-called "muscle full" effect. Eating again after that refractory period re-stimulates MPS.
The ISSN recommends distributing protein in evenly spaced doses every 3–4 hours, with each dose around 0.25 g/kg or an absolute 20–40 g of high-quality protein containing the essential amino acids and enough leucine (~700–3000 mg) to trigger MPS. For a typical 80 kg person this is roughly four feedings of 20–40 g. A larger pre-sleep dose (often ~30–40 g of a slowly digested protein such as casein) can support overnight MPS.
By contrast, getting most protein at a single meal (a common pattern at dinner) leaves long daytime stretches below the MPS threshold. Practically, the priority order is: (1) hit the daily total, (2) distribute across 3–5 meals, (3) fine-tune timing around training (see anabolic-window).
