How to do the Flat Barbell Bench Press

Cues reviewed by Kwabena Osei on

Setup

Lie flat, feet flat on the floor, shoulder blades pulled back and down and pinned to the bench, grip just outside shoulder-width. The bar rests on the hooks roughly over your eyes/forehead.

  1. Retracting and pinning the shoulder blades together and down is a deliberate technique that increases the pec's mechanical force angle — it is not automatic. A rep completes with the shoulder blades left protracted (rounded forward) too; that just transfers less force to the chest. Cue it explicitly, do not assume it happens.

  2. Unrack the bar, then move your arms forward a little so your hands are in line with your shoulders.

  3. Lower the bar under control to your mid-chest, elbows at roughly a 45 degree angle from your torso (not flared to 90 degrees).

  4. Start the press by contracting your chest first, not by pushing with the shoulders or arms -- which muscle initiates the movement measurably changes how much of the work your chest actually does.

  5. Press the bar back up along the same path to the shoulder-aligned position from step 1.

Common mistakes

  • Letting the shoulder blades protract (round forward) partway through the set, which reduces the chest's mechanical advantage and shifts stress onto the shoulders.

  • Bouncing the bar off the chest instead of controlling the descent and pressing from a dead stop.

  • Arching your lower back to shorten the range or move more weight -- it creates dangerous, uneven pressure on the spinal discs and can contribute to a herniated disc. Keep your glutes and upper back on the bench throughout.
