Detail

Sprint interval training uses supramaximal, "all-out" effort — at least 100% of maximal aerobic capacity (VO2max) — in very short bursts, separated by relatively long recovery periods. Because the intensity is above the aerobic ceiling, the work bouts must be short.

The classic research format is the Wingate-style protocol: repeated ~30-second all-out sprints (often on a cycle ergometer) with several minutes of recovery between them (a low work-to-rest ratio, often around 1:8 or more). Running-based SIT uses sprints of ≤30 s with recoveries under ~97 s. A common dose, like HIIT, is about 3 sessions per week.

SIT is the most time-efficient cardio method studied: research has found SIT can increase VO2max to a similar extent as continuous training while requiring roughly one-fifth of the total exercise time. It heavily taxes the atp-pc-system and lactic-acid-system during the sprints, with the aerobic system driving recovery between them.

The trade-off is intensity: SIT is extremely hard, demands high motivation, and carries greater cardiovascular and musculoskeletal stress, so it requires a thorough warm-up (see warm-up-cool-down), careful screening, and conservative progression. It is less suitable for true beginners or higher-risk individuals than moderate continuous training, and like HIIT it should be a small fraction of weekly volume to avoid overreaching (see under-recovery-signs).
