Calisthenics splits into two training modes that are programmed very differently.

Rep-based training targets strength and hypertrophy on accessible patterns (push-ups, dips, rows, pull-ups, squats). It uses sets taken near or to failure, typical rep ranges of roughly 5-15 for strength/hypertrophy and 15+ for endurance, moderate rest (60-120 s), and progression by adding reps or advancing to a harder variation.

Skill-based training targets static holds (planche, front lever, handstand, human flag, L-sit) and high-skill dynamics (muscle-up). These demand both maximal relative strength and motor learning, so the rules change:

  • Practice fresh, not fatigued. Skill reps/holds are kept well short of failure so technique stays clean and the nervous system learns the pattern. Quality over quantity.
  • Short holds, long rest. Static holds are trained in brief efforts (often 3-10 s of good form) with full rest (2-5 min), accumulating total quality time rather than grinding.
  • Frequency over intensity. Skills tolerate and benefit from higher frequency (often 3-6x/week of light practice) because motor learning rewards repetition.
  • Leverage progressions (tuck → advanced tuck → straddle → full) are the primary load tool, per progressive-overload-bodyweight.

A common structure pairs the two: skill practice first while fresh (handstand, lever holds), then rep-based strength/hypertrophy work after.
