A prone Pilates back-extension that strengthens the spinal extensors and counterbalances the method's many flexion exercises, with the powerhouse protecting the lumbar spine.
Lie prone, hands under the shoulders, legs long. Engage the powerhouse and glutes, lengthen the spine, and lift the chest into an even, distributed back-extension — pressing partly through the hands while keeping the load shared along the whole spine rather than dumping into the lumbar segment. Lower with control. The full "swan dive" adds a rocking dynamic, but the basic swan is the strength/posture version.
A key extension exercise that balances the flexion-heavy stomach series and trains the back extensors and posterior chain (erector-spinae). Engage the abdominals and glutes to avoid lumbar hyperextension (iliopsoas-lordosis-situp, spine-positioning). Conceptually similar to yoga's pose-cobra.
