  • Maintenance: eat at TDEE; body weight is stable over weeks (see caloric-balance).
  • Fat loss (deficit): subtract energy below TDEE. A moderate deficit of ~10–25% of TDEE (commonly ~500 kcal/day) is typical. Using the ~3,500 kcal-per-pound approximation (see adipose-tissue-rule), ~500 kcal/day ≈ 1 lb/week. A safe sustainable rate is about 0.5–1% of body weight per week (see safe-deficit-rate); larger deficits risk lean-mass loss and adherence failure, so keep protein high (see protein-sparing-deficit).
  • Muscle gain (surplus): add a modest surplus of ~5–15% (~250–500 kcal/day) above TDEE. A small surplus favors lean mass with less fat gain; very large surpluses add disproportionate fat (see muscle-gain-nutrition). Realistic lean-gain rates are slow (roughly 0.25–0.5% of body weight per week for non-beginners).

After setting the target, set protein first (a fixed g/kg goal — see protein), then distribute remaining calories between carbohydrate and fat to taste and training demands. Because all estimates carry error, adjust to outcomes: track the 10–14 day weight trend and nudge calories up or down to match the desired rate. As weight changes, TDEE shifts, so targets need periodic recalibration.
