Detail

Cold-water immersion (CWI) — ice baths, cold plunges — submerges the body (usually lower body) in cold water after exercise. It is popular and does have real acute effects, but with a crucial trade-off.

What it helps:

  • ↓ Soreness/DOMS: moderate-temperature CWI is effective at reducing muscle soreness; one network meta-analysis found roughly 11–15 °C for ~10–15 min best for alleviating DOMS (see muscle-soreness).
  • ↓ Perceived fatigue and faster recovery of muscular power after high-intensity or eccentric exercise.
  • Endurance: aerobic performance recovery appears unaffected or possibly aided.

The key downside — it blunts strength/hypertrophy adaptation:

  • A systematic review with meta-analysis ("Throwing cold water on muscle growth," Piñero et al.
    1. found that routine post-exercise CWI reduces resistance-training-induced hypertrophy, and chronic post-lift cooling over 8–12 weeks impairs strength gains. The cold appears to suppress the very inflammatory/anabolic signaling that drives muscle growth.

Practical timing rules:

  • Avoid CWI right after resistance training when hypertrophy/strength is the goal.
  • It can be fine in-season or during congested competition schedules where feeling recovered and performing the next day outweighs maximizing adaptation.
  • Endurance athletes between hard sessions may use it more freely.

Note: ice baths are also marketed for "metabolism," "longevity," and mood. Those claims are separate from recovery and largely unproven for recovery purposes.
