Detail

Napping is a practical countermeasure for sleep debt and afternoon dips, and a recovery tool for athletes — especially those with early training, travel, or short night sleep.

Nap length guide:

  • 10–20 min ("power nap"): restores alertness, vigor, and cognitive performance with minimal sleep inertia (the grogginess from waking out of deep sleep). Best default.
  • ~30 min: still useful; small risk of mild inertia. Some athlete studies use ~35 min and report increased afternoon peak power, less fatigue, lower soreness, and reduced RPE.
  • ~90 min: completes a full cycle (including deep + REM), so you wake at the end of a cycle with less inertia and longer-lasting benefit — but it eats more of the day and can disturb nighttime sleep.
  • Avoid the 30–60 min "trap" for quick naps: long enough to enter deep sleep, short enough to wake mid-N3 → maximal grogginess.

Timing: early-to-mid afternoon (aligned with the natural post-lunch circadian dip) is best; napping late in the day reduces sleep pressure at night.

The "caffeine nap": taking caffeine immediately before a ~20-min nap can compound alertness on waking, since caffeine takes ~20 min to act (see caffeine-and-sleep).

Naps supplement but do not fully replace night sleep — they don't repay all of an accumulated sleep debt (see sleep-debt).
