A complete week of training covers four components, each with an ACSM weekly target:

  • Aerobic / cardio≥150 min/week moderate, or ≥75 min/week vigorous, or an equivalent combination (see weekly-aerobic-volume, acsm-exercise-recommendations).
  • Resistance≥2 days/week training all major muscle groups (delivered by a split).
  • Flexibility≥2–3 days/week, holds ~10–30 s per stretch (see flexibility-guidelines-acsm).
  • Neuromotor / balance2–3 days/week, especially for older adults and balance-dependent goals (see neuromotor-acsm-recommendation).

Assembling the week (a template logic, not a fixed grid):

  1. Anchor the priority goal's sessions first (e.g., 3 strength days for a hypertrophy goal, or the long run for a 5K goal), then fit the rest around them.
  2. Separate hard conflicting sessions. When combining strength and endurance, the interference effect is reduced by putting them on different days, or ≥~6 h apart, or doing the priority quality first when same-session. See hybrid-concurrent-program.
  3. Attach flexibility and easy mobility to the end of sessions or to rest days — cheap to fit, low recovery cost; neuromotor work pairs well with warm-ups.
  4. Place at least one easier/rest day and avoid stacking the two hardest sessions back-to-back.

Within each session, sequencing (warm-up, exercise order, cool-down) is handled by session-exercise-order and warm-up-cool-down-structure. The whole arrangement is just FITT-VP applied to four components at once.
